Creatine and women: what the science really says

Creatine has long been associated with men who lift weights. This is a shame, because research shows that women need it just as much—and perhaps even more so at certain times of life.

Here's what the science says, without jargon.

What creatine is (and what it isn't)

Creatine is a molecule your body makes naturally from amino acids. It's also found in meat and fish. It's used to replenish energy in muscles during exercise.

It's not on any list of banned substances. It's not a steroid, not a hormone, not a stimulant.

Why creatine is particularly interesting for women

Creatine metabolism is influenced by sex hormones. Hormonal variations during the cycle, pregnancy, and especially menopausal transition can alter creatine/phosphocreatine synthesis and metabolism. This is one of the reasons why creatine is now being studied far beyond its athletic use.

Women also naturally have 70 to 80% less creatine in their muscles than men. As a result, the effect of supplementation is often more pronounced in women than in men.

Menopause: a key period

From perimenopause onwards, declining estrogen levels accelerate muscle mass loss. Estrogens are involved in muscle metabolism, cerebral energy metabolism, and mechanisms related to creatine itself. What studies concretely show

A meta-analysis published in 2026, involving 7 randomized trials and 608 post-menopausal women, found:

  • +0.37 kg of lean mass on average
  • +7.5 kg on the leg press 1RM (leg strength)

These results are primarily observed when 5 g/day minimum of creatine is combined with strength training. At lower doses, without resistance training, no measurable effect was found.

What this means: creatine does not replace exercise. It amplifies the benefits of resistance training.

What about the brain?

This is probably the most interesting area after muscle—even if the evidence is still less robust. Creatine helps maintain cellular energy via the creatine/phosphocreatine system. Positive effects on cognition and mood are reported, which are biologically consistent. Research is progressing.

What we won't say

Some brands mention an effect on bone density. The most recent data do not support this: the 2026 meta-analysis found no significant overall improvement in bone mineral density.

The dosage

5 g per day. This is the dose validated by research. The time of day doesn't matter—consistency is what counts.
